Eat More to Lose Weight: Why Eating Less Isn’t Always the Answer

For years, we’ve been taught a pretty simple formula for weight loss: Eat less. Move more.
And when that stops working? Eat even less.
Maybe you started at 1,800 calories. Then you dropped to 1,600. When progress slowed, you tried 1,400. Then 1,300. Maybe even 1,200.
Eventually, you have to ask: Where does that road end?
Because the goal of a fat-loss phase shouldn’t be to eat as little as humanly possible.
The goal should be to create the smallest effective calorie deficit that allows you to lose body fat while preserving muscle, performance, energy and your ability to actually live your life. And if you’ve already spent years eating very little, sometimes the next step isn’t another diet. Sometimes we need to restore before we restrict.
Your Metabolism Is More Than a Number
When we talk about metabolism, most people immediately think about their resting metabolic rate: the calories their body burns just keeping them alive.
But your total daily energy expenditure is actually made up of several components:
RMR/BMR + NEAT + Exercise + TEF = Total Daily Energy Expenditure
Your resting metabolic rate is the energy required to keep your body functioning. NEAT—or non-exercise activity thermogenesis—is all of the movement you do outside of intentional exercise: walking around the house, standing, fidgeting, cleaning, taking the stairs and simply moving throughout your day.
Then we have intentional exercise and the thermic effect of food—the energy your body uses to digest, absorb and metabolize what you eat. In other words, your metabolism isn't one dial that simply gets turned on or off.
Your total energy expenditure has multiple moving parts, and when energy availability becomes chronically low, your body can make adjustments. Weight loss itself also lowers energy requirements because a smaller body requires less energy to maintain and move. Beyond that, adaptive thermogenesis can occur, although its magnitude varies considerably between people.
What Happens When You Chronically Under-Fuel?
Your body is incredibly good at adapting. When there isn’t much energy coming in, it can become more efficient with the energy it has.
That can show up as lower resting energy expenditure, less spontaneous movement throughout the day, poorer exercise output, greater fatigue, changes in hunger and appetite, impaired recovery and greater difficulty building or preserving muscle.
When low energy availability becomes significant enough, the effects can extend much further—including reproductive and hormonal function, bone health, gastrointestinal function, immunity, sleep and other physiological systems.
Think about it this way: Your body doesn't know you're trying to fit into smaller jeans. It knows how much energy is coming in and how much you're asking it to do.
If you're training hard, working, raising a family, walking, exercising, managing stress and trying to recover—all while continuously asking your body to operate on less and less fuel—eventually something has to give.
We Don't Just Want Weight Loss
This is one of the biggest mindset shifts we teach at Iron Body. Weight loss and fat loss are not the same goal. We don't simply want the number on the scale to decrease. We want to lose body fat while preserving—or in the right circumstances, building—lean muscle.
Research consistently shows that resistance training during weight loss helps protect fat-free mass and improve strength. Energy restriction alone, on the other hand, can result in the loss of lean tissue. That matters because your goal shouldn't be to become a smaller, weaker version of yourself. It should be to improve your body composition. And that leads to an important truth: You can lose weight and make your body composition worse.
You can also experience relatively little change on the scale while gaining muscle, losing fat, getting stronger and dramatically improving your body composition. The scale can't tell you the difference.
So Why Would We Tell Someone to Eat MORE?
For someone who has spent months or years chronically dieting, sometimes we use a maintenance or restoration phase.
Maintenance is not a cheat period. It isn't giving up. And it certainly isn't failing at your diet. Maintenance is purposeful nutrition.
We gradually bring calories toward an estimated maintenance intake while continuing to prioritize adequate protein, resistance training, daily movement and recovery. The purpose is to provide enough energy to better support training, recovery and normal physiological processes.
Research on planned diet breaks and periods of energy balance is also interesting. Some studies suggest that incorporating periods at maintenance may help attenuate some of the reductions in resting energy expenditure associated with continuous calorie restriction, although these phases aren't metabolic magic and don't automatically produce greater fat loss.
The point isn't: “Eat more calories and you'll magically lose weight.”
It's: Adequate energy availability can create a better environment in which you can train, recover, preserve or build lean tissue and eventually diet successfully.
That's a very different message.
What About Body Recomposition?
This is where things can get exciting.
When someone has been chronically under-fueled, returning toward maintenance can create a much better environment for body recomposition—particularly when they're resistance training and consuming sufficient protein.
Instead of asking the body to build muscle while simultaneously giving it as little energy as possible, we're actually providing the resources needed to train hard, recover and adapt.
Resistance training itself can have meaningful effects on body composition. The research summarized in our presentation included a meta-analysis of 65 trials involving more than 2,500 adults with overweight or obesity, where resistance-based exercise was associated with an average decrease in fat mass alongside an increase in lean mass. This is why strength training has to be part of the conversation. We're not just trying to weigh less. We're trying to build a stronger, more capable body.
“But I Increased My Calories and the Scale Went Up!”
This is often where panic sets in. Someone goes from eating 1,350 calories to 1,700 or 1,900 calories. A few days later, the scale is up.
And immediately: “SEE?! Eating more makes me gain fat!” Except the scale doesn't measure body fat. It measures mass. Your scale weight includes fat, muscle, glycogen, water and the physical contents of your digestive system.
When you increase carbohydrates, your body can store more glycogen, and water accompanies that stored glycogen. When you eat more food, you also literally have more food moving through your digestive tract.
Think about a dry sponge. Wring it completely out and put it on a scale. Now soak it in water and weigh it again. It may weigh dramatically more. Did the sponge suddenly get bigger? No. It contains more water.
Your body is obviously much more complicated than a sponge, but the analogy helps illustrate why a change in scale weight does not automatically equal a change in body fat.
The scale measured mass. It did not tell you what that mass was.
Stop Letting One Number Decide Whether Something Is Working
The scale can be useful. But it is one data point.
We also want to know:
Are you getting stronger?
Are your measurements changing?
How do your clothes fit?
Are you sleeping better?
How is your hunger?
How is your energy?
Are you recovering from your workouts?
Is your training performance improving?
Are you naturally moving more throughout the day?
How is your mood?
Where applicable, how is your menstrual cycle?
What is your weight trend over time—not just today's number?
Those things tell us much more about what's happening than a single morning weigh-in.
“Then Why Am I Not Losing Weight on 1,300 Calories?”
This deserves more than the answer: “Because you're not eating enough.” Calories still matter.
If someone reports consistently eating 1,300–1,400 calories and isn't losing weight, we need more information before deciding what is happening.
Reduced energy expenditure and spontaneous activity can be part of the picture. So can inconsistent intake across the week, untracked bites and tastes, liquid calories, weekends, changes in body size following previous weight loss, water retention masking fat loss, medications or medical factors, or maintenance requirements that differ from what was estimated.
That doesn't mean you're lying about what you're eating. It means we need better information before deciding the answer is simply to eat less. And if your first response every time progress slows is to remove another 100 or 200 calories, eventually you run out of things to take away.
No, You Probably Haven't “Broken” Your Metabolism
Metabolic adaptation is real. A permanently damaged metabolism is a very different claim.
Research suggests adaptive thermogenesis can become smaller after periods of weight stabilization or neutral energy balance.
We prefer to think about it this way: Your metabolism is adaptive, not broken. And that's actually good news. Because adaptation can occur in both directions.
Protein + Strength Training Need to Be Part of the Plan
If the goal is improving body composition, we need to give your body a reason—and the resources—to keep muscle. That's where resistance training and protein become incredibly important.
A large meta-analysis included in our presentation found that protein supplementation alongside resistance training produced modest but significant improvements in fat-free mass and strength, with benefits tending to plateau around a total daily protein intake of approximately 1.6 g/kg/day in the analysis. Protein requirements may be higher in lean, resistance-trained individuals undergoing more aggressive calorie restriction.
For most people, the practical takeaway doesn't need to be complicated: Eat protein throughout the day. Strength train consistently. And consume enough total energy to support what you're asking your body to do.
Break the Chronic Diet Loop
For many chronic dieters, the pattern looks something like this: Eat less → lose some weight → body gets smaller and energy expenditure decreases → hunger and fatigue increase → spontaneous movement and training output may decline → weight loss slows → “I need to eat even less” → repeat.
At Iron Body, we'd rather approach it differently: Assess actual intake → restore toward maintenance when appropriate → prioritize protein + strength training + movement → recover, perform and stabilize → establish maintenance → create an appropriate deficit → lose fat while preserving muscle → return to maintenance.
Because a diet shouldn't be something you continuously make harder until you simply can't do it anymore.
Diet on the Most Food Possible
If you can make appropriate fat-loss progress eating 1,900 calories, there is no prize for eating 1,500. More restriction isn't automatically better. A larger deficit isn't automatically more successful. And lower calories aren't evidence that you're working harder. The goal is to find the smallest effective deficit that produces the desired outcome.
For someone who has already been chronically eating very little, that may mean your next phase isn't fat loss at all. It may be: Restore → stabilize → build → THEN diet. And yes, learning to eat more after years of restriction can be uncomfortable. Because eating less isn't a skill most chronic dieters need more practice at. You already know how to restrict.
What you may need to learn is how to fuel your body. How to eat at maintenance without panicking. How to strength train and build muscle. How to watch the scale fluctuate without immediately cutting calories. And how to trust a process long enough to let it work.
The goal isn't to see how little food you can survive on. It's to build a body that is strong, fueled and capable—and when fat loss is the goal, to diet on the most food possible while still making progress.
